Recovery Week- easy swim for 1.2 miles

I always find when i need a light training day that getting in a swim is just the right thing.  I'm feeling a bit more lethargic today than the other days following the race.  Could be the weather, but think i need to keep my body moving with a light workout so I head to the outdoor pool in Red Hook.  It's overcast but quite warm and humid so will be nice to take a refreshing swim. Since i'm already thinking about the 1/2 ironman I want to do in October I'm planning on swimming longer distances for my easy swims.  Today the plan is a easy warm up followed by a  1.2mile swim at a slow, long stroke rate.  I have a lane to myself, oh joy.  I warm up for 15 minutes and set my tempo trainer at 1.20 seconds per stroke.  I've never spent any amount of time at this slow stroke rate but i'm wanting to take it easy and this will be an interesting test.  Each lap was between 45 and 48 strokes per length.  Breathing was easy, ave HR was only 132  It took me 45:17 to complete the 1.2 miles.  Interesting, because  just last thursday I swam the same distance at 1 sec strok rate, HR was 140 and i swam that only 4 seconds faster.

This tells me it's more valuable at this point to focus on form, slow stroke rate, longer stroke, being efficient, so as  not to waste energy.   Moving forward for my 1/2 ironman i want to plan for 3 swims per week.  All an hour 15 min or longer.  One day easy, working on extending my easy swims over a longer time.  Another day focusing on intervals.  And the third day in open water is possible, and if not possible with my TNYA swim team workouts.

Recovery Week- Starting with an easy run

On Monday I took a day off.  Felt tight, but not sore from Sunday's race which made me really happy.  I am tired though, partially from less sleep than usual  but also my body signaling that i need more rest, so will make a point of getting more rest this week. There are no plans on my training calendar this week.  Just going to plan a day ahead based upon how i feel and today i wanted to get in a short run.  So today i ran over the brooklyn bridge to my gym to see clients.  Had an Iselean shake when i got there, trained clients, had a piece of fruit and ran back home.  Total distance, 6.4 miles at an easy 9:30mm pace.  It was really humid and my HR was higher than i like, so will continue to take all training real easy this week.

I Love NYC- NYC Nautica Triathlon

To date i've completed 6 triathlons.  2 sprint distance and 4 Olympic.  I did the olympic distance  NYC triathlon last year and since it's home base seemed to make sense to do it again so i could have one race where I could assess goals and see what improvements I could make.  Plus I have a client who will want to train for the race as well.  This is my 3rd season for triathlon,  and last year was cut short after I had a bike accident and needed shoulder surgery.  This is one of my primary races for this year, after this the DC Nations tri and planning for the Bassman Half Iron in Oct.  I set goals based upon what I learned from last year as well as another Olympic tri in did in June in Connecticut as a warm up. Before I get to all the little details I'll say that this was one of those days where I felt priveleged to be a New Yorker.  Swim in the Hudson River, ride up the Henry Husdon Pkwy and finish in the familiar territory of Central Park.  The second time around I absorbed a bit more, had a fantastic time and finished in position 6 out of 136 in my age group.

The day before the race I left everything at the transition except my tri suit and running shoes.  That was definitely the best plan.  The week going into the tri I put in a total of 6.5 hours of training.  Nothing long, but some moderately hard.  I’m feeling good about improving over last year’s race.  Nice to go into it knowing exactly what to expect  or so I thought.  Had dinner at 5pm with Richard.  Ate at Citrus, light meal for the most part, fish and vegetables.  Had two beers and half a cupcake.  Headed home on the subway and was not feeling ready for bed but had to.  Everything was already out for the next day except breakfast.  So I prepared that and set off to bed around 8:30pm

Awoke to David’s alarm, and I had not slept well.  Should have been 7 hours, but really tossed most of the night like usual before a race.  Had only 30 min to get out of the house and David did most of the work to get the apartment ready for the open house.  We left at 4:15 and just as we left the pouring rain began.  I ate my mixture of 1/3 cup oatmeal, some strawberries, ½ cup yogurt mixed with 1 scoop Isagenix isalean shake.  Checked the weather and is supposed to be scattered thunderstorms throughout the day.  Not Good.  I started stewing and thinking my idea of a great race was starting to go south.   What brought me back was seeing all these racers throughout the city making their way to the start and that put me in a better mood.  This is our day!  We had no traffic on the east side and headed across the park to 75th street or so where David dropped me off.  He decided to head back home to nap and would head out later with Kramer and meet me at the finish line.

At transition everything was wet, but was only drizzling now.  Set everything up and decided I didn’t need my sunglasses so put them away.  Bad idea.  Left transition at 5:35 giving me 1 hour to get to the start which is a 1 mile walk.  It stopped raining and was starting to look like the skies might clear.  Met an interesting woman on the way and talked about injuries.  She had been hit by a car during a race and had major surgery on her knee and heel.  This was her first race back.  There were way more people than last year at the start. I think I heard last year was under 3000 and this year was about 3500.   Picking up chip was a mess, body marking was a mess and this took awhile.  Hit the bathroom (oh, I think I drank about 36 oz or so of water at this point).  Stopped drinking water, used the toilets and put on glide and my wetsuit.  Dropped off posst race bag and now it 6:35.  Race is starting 20 min late, so glad for that because my wave is supposed to start right now.

My corral was full so I sat back and watched swimmers for a few heats.  Once my line started to move I jumped in.  I saw Cristin Bullen in line and we helped each other with zipping wetsuits.  At start I was not able to get in water, and just got to outer edge of platform when horn went off.  Jumped in (no time to set watch).  The swim seemed much more congested than last year, got bumped and slapped a few times, but nothing aggressive.  Did almost all my breathing on my left side (where the wall is), which is also my easy side.  Water was calm and current seemed to slow down towards the end.  Maybe because I was closer to the sea wall at that point.  Goal is to swim in 20 minutes.  No idea how I’m doing and don’t really care.  Started out fast and then slowed down a bit as I got out from the initial crowd.  Next time get in the water for the start and stay to the outside for awhile.

Ran pretty quickly to transition which was a long stratch.  Passed a lot of people so that felt good.  First thing is to get my sunglasses out.  Forgot in beginning that I must wear them because of my contacts.  Note, always set up your sunglasses.   Sat down to remove wetsuit at back side of bike where my bag was.  Ducked under the rack, put on helmet, shoes and off I go.  At exit of transition there was a line, moving very slowly, then straight away portion up to the highway was super slow.  Think I lost about 3 minutes here, but figured this was the case throughout the race as conditions were slippery and crowded.

Started the bike really fast.  Like 24mph on the beginning flat portion and hr at 174bpm.  I recall that I didn’t push it hard enough in the beginning last year.  There was room to pass people so I took the opportunity to get away from the crowd.  Feeling like my HR is too high, but I’m going with it.  Road is wet and throughout the race there were plenty of times where I could not pass because of a fairly slow person already in the passing lane so whenever I had the opportunity to ride aggressively I did.  At the turn around I don’t recall the time, but was happy with the first half.  There were more hills on the way back that required a slow climb.  I didn’t remember this before and now this was slowing me down.  Not seeing a lot of people in my age group, so thinking I’m doing really well, but I’ve been fooled with that thinking before.  Had a gel 5 minutes into the race and another one about an hour later.  Had three gels on bike total and two in my pocket for the run.  I drank only one bottle of water with want more energy.  Never touched the other and I knew that was a mistake, but I hate slowing down to switch bottles.  Have to get a better hydration system and they should really have a bottle exchange.

At t2 I found my stuff right away, did a much better job of sighting my gear both times during this race.  Sat down to put on socks and start slipping on sneakers.  Skipped the cap, kept glasses on and headed out.  I was feeling at the end of the bike like this run was going to be harder than any run from past tri's.  I grabbed water on the way out.  I think I took water at all but one table throughout the race, so probably 5 times.  Drank a little and dumped the rest on my head or sometimes took two.  Felt the need to keep my body cool.  It was humid and was feeling that during the run.  The spectators were great through the race, but really got me pumped along 72nd street.  Want to run miles 1 through 3 harder this year than last but I chugged up the hills.  In the park there were lots of volunteers cheering us on.  One woman looked at me and said, “looking fantastic as always”  I wondered if I knew her.  But it’s true, although I’m feeling like I’m about to hit a wall I don’t show it.  Kept a good pace down hill and on flats but had to slow to 9mm on most up hills.  Noticed around the 4 mile mark that my monitor is not correct and I’m actually running faster than it says, so that was good, but still not running quite a fast as I wanted.  The last mile I was able to pick up the pace a little bit as the terrain leveled out again and finished strong.  Didn’t see the time on the clock and should always do that because they post the times in order of that clock time.

Was very grateful for the icy wet towel that was handed to me.  Usually I have to walk it off, but my heart wasn’t beating quite as hard as usual.  I Saw Richard immediately after in the med tents and stopped to chat.   So the excitement is over and have to hang out for awhile before the transition area opens up and I can take my gear out.

My goals are based upon results from last year NYC tri as well as the Pat Griskus Tri from 6 weeks ago

Final time 2:38:05, last year was 2:42:58  so improved about 5 minutes.

Swim was very happy with.  1st place was 16:54.  I improved by about 3 minutes.

T1 went great except for the sunglasses.  1st place was 5:22.  Mine would have been faster than previous year had it not been for the line getting out.

Bike Could not have done much better considering the wet roads and crowded conditions.  Get new wheels and drink more water.  Once you have the Garmin you will be able to see ave HR and AV speed which will help a lot.  1st place was 19.9mph.  Av Hr was 167 and high was 179.  Think last year was around 163 av hr.

T2  went great again.  Socks are not an issue.  Use them.  1st place was 1:21

Run  was just a little under my goal.  I think I would have done a little better if I had done more hill work.  Really felt like the hills were much harder than they have ever felt in central park.  If nothing else, do hill repeats on Brooklyn bridge as part of training.  Think the amount of brik workouts were appropriate, was not transitioning that was the problem.  1st place was 7:13mm.  I ran a 7:18mm at the Pat Griskus tri 6 weeks ago which was hilly as well, so think I can improve here.  Av HR was 178 and my goal was to run it at 175 like I did at Pat Griskus tri.

Final Results: Came in 6 our of 136 women 40-44 Came in 63 out of all 1067 women which is the top 5%.

Overall- VERY HAPPY!

Last Bike Ride before Race Day

It's fairly cool out today and since i want to take it easy i set up my indoor trainer outdoors.  I think it's essential to get some sun everyday.  Why train indoors when you can take it outside, right? Worked for an hour at a heart rate of an easy long ride.  Kept the resistance low and cadence high aroung 75-90.  I'm feeling great. Later today i will print out my race packing list and write down my goals.  Tomorrow afternoon my client will pick me up in his car and we will take all our grear to the expo and then set up our bikes after orientation and packet pick up.  This is the first race that i've done previously, so most of the unexpected is out of the way.  Tomorrow is supposed to be beautiful weather and Sunday clear and cool 72 degrees at race start but rain in the afternoon.  Much better than the humid 85 or so we had last year.

Last Swim Before NYC Tri

Before the rain hits i'm determined to get to the pool.  But business first.  Between clients i spent 45 min weight training.  All rather light, 12-20 reps focusing on back, shoulders and some chest.  Finished with a short set of abdominals. It's threatening rain and only 74 degrees out but i'm at the Red Hoof pool and have a lane to myself.  Love that!  I'm set on doing 1.2 miles (althought my race is 1500m) at race pace intervals.  I warmed up for 15 min and then followed my endurance plan of 4x6 laps at race pace with 1 min rest between.  I set my tempo trainer at 1 second stroke rate (just a bit faster than my last swim).  My HR monitor did not record the whole interval but i think i was at my 140bpm target and my stroke per length was consistantly 52-55.  The swim felt a bit fast and labored but relaxed at the same time.  I say that because 1:05 stroke rate on Monday resulted in about 6 strokes less per length.   The 1 min rest was ideal as when i set out for my first lap it felt fluid.  Was not particularly fatigued muscularly but my form was impared by the last set.  Even so i felt i did well with the pacing considering the total volume.  Did 11:12, 11:17, 11:22 and 11:26 for the 4 sets.  I keep one hr monitor on deck to calculate interval times and the other on my body to provide HR data.  Works well but looking forward to my new Garmin 310xt which should ship this week.

For this session i averaged 37:44 minute mile and my last swim at a slightly slower stroke rate but much fewer strokes per length was 38:12.  I'm a bit confused by this.  Will keep experimenting with stroke rate vs strokes per length.  Next week will take my firsts swim real easy, but longer, slower stroke rate and focus on m glide.  Maybe 1.2 miles again but start with some drills.

Brooklyn Bridge Run

This morning was looking beautiful compared to the bleak weather from yesterday.  I finished with cleints in the morning and immediately put on my running clothes.  Perfect day for my last run before the race.  The plan is to take it easy and insert 20-30 strides at 7:30mm or so. My favorite short run is over the brooklyn bridge, around city hall park and back. It was early enough that the tourists were not out yet and the humidity hadn't picked up.  With that said, i wasn't able to stick with my plan.  My legs were feeling great and I took the bridge hills a bit hard.  My average pace was still as planned but got a bit overzelous after about 2 miles into the run.

After the run i went down to the gym in my building and did a short 25 minute circut focusing on back, chest and rear delts.  3 pull exercises, three push exercises x3 with little rest.  all with 12-20 reps focusing on stabilization strength.  Finished with 10 min of abs.  Shoulder feels good today so tomorrow should be a good swim, weather pending.

Bike Trainer Seated Climbing

Started my morning with a little bit of shoulder work during the hour i had between clients..  Took about 15 minutes to do some pt on my shoulder and then about 20 minutes of strength endurance.  Fit in 5 movements at 12-15 reps.  Going to keep all weight training light this week leading into the race. Today it's disgusting out.  It's a bit cool and raining off and on so my plan to put in a short hour on the trainer indoors worked well.  I did a variation on a program i sometimes do for longer periods.  Started with a good 12 minute warm up then set my HR goal for the climbing at 8-12 beats below my lactate threshold.  Spent 5 minutes at a cadence of 60-65 and then 20 minutes at 50-55 cadence.  Took 2 minutes rest at light 90rpm and repeated.  Legs feel totally recovered from weekend.  Helped to just have a swim day yesterday.  This should have felt fairly hard, but did not.  Won't push my luck any further this week though.  Will put in one more ride on the trainer thursday or friday and take it really easy.

Light Day, Easy Swim

Today is the start of my race week.  The NYC tri is on Sunday and I just checked my start time, 6:38am.  Brutal.  I'm only training 6.5 hours this week and everything is easy.  Time to watch food intake.  Since the weekend was pretty hard and today is a sunny day will head out to the read hook pool. Want to swim for just an hour.  Start with a quick warm up then set my tempo trainer to a slow 1:20sec stroke rate and swam 2 laps counting strokes and keeping track of time for the 160 meters.  Increase rate to 1:10 and then 1sec.  Best time was  1 sec at  3:36 but felt like i would get sloppy with my form if I continued for a long swim.  Took a short rest and set tempo trainer to 1:10 for my 1500meter swim.  Felt relaxed and think my head position was better than in past although i still need that massage.  Finished in 35:36 with av of 36-38 stokes consistantly per length.  Happy with that.  Next and last swim before the race will try a 1 sec stroke rate.  Finished after 55 min and did a quick cool down.

At home did 10 min of abdominal work.  Plan to keep weight training this week light (no legs) and all short sessions on Tuesday through Friday between clients.

Modified Tempo Run

since yesterday was my long bike i really souldn't be thinking of  a tempo run today but that was my plan and i awoke feeling good.  Problem was I ate yogurt, granola and fruit for breakfast.  Much heavier than my usual shake and only had about 20 min rest before my run.  Looking forward to the North Fork scenery though.  Will head out to the Orient bay and cross a few bridges over water. Started run with the wind easy for 20 minutes.  Then started tempo portion which was intended to be 45 minutes at about 30 sec below 10k race pace.  There was not shade and i'm not feeling acclimated to the heat.  Felt a bit of pain in my left shin and after i turned around decided to cut the tempo portion to 35 min.  Av hr was 87% and 8.1mm which was on target.  Was hoping to go longer but the environment and my heavy stomach didn't allow it.  Enjoyed the run thoroughly, just wish i ate a smaller breakfast.

Spend a few hours recovering at the beach and headed home for the long ride on the LIE.  Arrived home by 4:30 which was perfect.  Time to do some grocery shopping, cook up a fresh salmon burger over greens, and prepare for my week with clients.

North Fork Long Bike And Easy swim

We headed out of Brooklyn on Friday for a weekend with family in the North Fork.  Perfect envirnoment for tri training.  Pleanty of open water oppertunities, easy rolling hills (similar to the NYC tri course next weekend) and beautiful open road scenery for running. Today I rode my last long ride before the NYC triathlon.  My intention was to have a good time, get used to race gearing with the new bars and take it fairly easy.  I Rode the first hour at a high cadence (70-85) against the wind.  Didn't realize how strong that wind was until i turned around and found myself back to the cottage 15 minutes sooner than planned.  On the return i worked a lower cadence at lower gears.  Had a great time flying home.  My bike feels really good although i feel the angle of the bars could be changed so my wrists are more relaxed.  Will work on that after the race.

After my ride we set out to explore beaches.  Found a good one for me to do a little open water swimming.  I'll be over on my training hours for the week with this additional swim, so the idea is to just enjoy the water, adjust my wetsuit so it doesn't rub on my neck like the last time I wore it, and to feel what it's like to swim in current.  Only swam about 30 minutes.  Water was actually too warm for a full suit and was surprised by that.   I never felt too warm with my last suit which didn't have sleeves.  Was glad i had the sleeves though because ran into a few jelly fish out there.  Hopefully I won't experience the jellyfish attack at the NYC tri like lat year.  If so, i'm prepared!
